Proper Push-Up Form: What Actually Counts as a Rep

Most push-up form advice stops at the cues. This one goes further and asks the harder question: of everything you were told to do, how much can a coach, a test grader or a phone camera actually check. That is the difference between a rep you did and a rep that counts.

What is proper push-up form?

Proper push-up form means the body holds one straight line from the head through the hips to the heels while the arms lower the chest to within a fist of the floor and press it back to full elbow lockout. The hands sit under or just outside the shoulders, the elbows travel backwards rather than flaring wide, and the whole body moves together as a single unit.

Everything else in this guide is detail on those four things: where the hands go, how deep the rep goes, where the elbows track, and whether the line holds. If you are not yet doing full push-ups from the floor, start with the beginner progression instead and come back to this page once you can hold the top position for 30 seconds without the hips drifting.

  1. Set the hands

    Palms flat, roughly shoulder width or a thumb's width outside it, at chest level rather than up by the head. Spread the fingers and grip the floor slightly, so the load runs through the whole hand instead of piling into the heel of the palm.

  2. Set the body

    Feet somewhere between together and hip width: wider is more stable, narrower is harder. Push the floor away so the shoulder blades are not pinched together, and let the head sit in line with the spine, not craned up.

  3. Brace before the first rep

    Squeeze the glutes and pull the ribs down towards the hips. A push-up is a moving plank; if you do not brace before rep one, the hips will start sinking somewhere around rep six.

  4. Descend under control

    Lower over about two seconds, elbows tracking back at roughly 45 degrees from the torso. The chest leads. The hips arrive at the bottom at the same moment the chest does.

  5. Reach real depth

    Chest to within a fist of the floor, elbows at or past 90 degrees of bend. This is the position that makes the exercise worth doing, and the one most people quietly skip.

  6. Press and lock out

    Drive the floor away and straighten the arms completely. Let the shoulder blades spread at the top. Elbows locked, line intact, then start the next rep.

Where should your hands go in a push-up?

In a standard push-up the hands go flat on the floor at roughly shoulder width, or a thumb's width wider, level with the middle of the chest rather than level with the shoulders or head. Fingers point forward or turned very slightly out. Wrists stack more or less under the shoulder joint at the top of the rep.

Hand width changes what the push-up asks of you. Narrow hands load the triceps harder; wide hands shorten the range but crowd the shoulder. The full picture is in push-up variations and which muscles push-ups work, but for the standard rep, shoulder width is the default because it lets you get deep without putting the shoulder in a compromised position.

Two details matter more than width. First, grip the floor, because spreading the fingers and pressing through the fingertips takes load off the wrist crease. Second, hands too far forward is one of the most common silent errors: if your hands are up by your ears, you are performing a long-lever shoulder exercise, not a push-up. If your wrists complain regardless, read push-up wrist and shoulder pain before you add volume.

How deep should a push-up be?

A push-up should go deep enough that the elbows bend to at least 90 degrees and the chest comes to within roughly a fist of the floor, about 8 to 10 cm. Deeper is fine if your shoulders tolerate it. Shallower is not a lighter push-up so much as a different, easier exercise wearing the same name.

Formal test standards all encode depth in some physical, checkable way rather than trusting the eye. The push-up test in ACSM's Guidelines for Exercise Testing and Prescription has the chin touch the mat with the elbows reaching 90 degrees. The U.S. Army Fitness Test uses a hand-release push-up: at the bottom of every repetition the chest reaches the ground and the hands lift clear of the floor, which makes depth impossible to fake and kills any bounce. The practical fix is to make depth physical rather than judged. Put something under your chest, a fist, a rolled towel or a paperback, and touch it every rep. Depth also happens to be the part of the push-up carrying the most load: research measuring the share of body mass supported through the hands found that lifters support more weight in the bottom position than the top, in both standard and knee push-ups. Skipping the bottom skips the hard part on purpose.

Where should your elbows be in a push-up?

The elbows should track back and slightly out, forming roughly a 45-degree angle between the upper arm and the torso at the bottom of the push-up. Seen from above, the body and arms make an arrow shape, not a letter T. The forearms stay close to vertical over the hands rather than angling forward.

Flaring the elbows to 90 degrees, the classic T shape, is the most common upper-body fault in a push-up. It crowds the front of the shoulder at exactly the moment the joint is under the most load, and it shortens the useful range so the rep ends higher than it should. Tucking the elbows hard against the ribs is the opposite error: it turns the push-up into a triceps exercise and makes the chest almost a bystander.

Forty-five degrees is not a magic number, it is a range. Anywhere from about 30 to 60 degrees is fine, and where you land inside that depends on your build and your hand width. What matters is that the angle stays consistent within a set and that the elbows go backwards as you descend, rather than sliding forwards past the hands.

The straight line from head to heels

A push-up is a plank that moves. Head, shoulders, hips and heels should stay in one line for the whole rep, and the line should be the same at the bottom as it was at the top. If the hips arrive at the floor before the chest does, or leave after it, the line has broken and the push-up has become something else.

The two ways the line fails are sagging and piking. Sagging hips means the abs and glutes have quit and the lower back is absorbing what the chest should be pressing. Piked hips, the tent shape, usually mean the rep is too hard and the body has found a shortcut that lets the chest travel less distance. Both are a signal to reduce difficulty, not to grit through: go to an incline, or use the beginner progression and rebuild from a height where the line holds.

The neck is part of the line. Look at a point on the floor roughly 30 cm ahead of your hands. If you look straight ahead at a wall, the neck extends and the chin starts to lead the rep, which is where head bobbing comes from.

Push-up tempo and breathing

A good default push-up tempo is two seconds down, a brief pause at the bottom, and about one second up. Inhale on the way down, exhale as you press. That is roughly a three-second rep, which is slower than most people go and is the reason a set of ten honest push-ups feels harder than a set of twenty rushed ones.

The pause at the bottom is the part worth defending. It removes the elastic bounce out of the stretched position, which is where partial reps and worming creep in. If you are training for a max test you will eventually rehearse a faster cadence, but you build the strength at a controlled tempo first. Do not hold your breath through a long set. Breath-holding under strain raises blood pressure, and on a set of thirty it will cost you more reps than it buys. Breathe with the rep and let the rhythm keep the tempo honest.

What are the most common push-up form mistakes?

The five most common push-up form mistakes are sagging hips, flared elbows, partial depth, head bobbing, and bouncing out of the bottom. Almost every push-up that looks wrong is one of those five, and all five appear for the same reason: the set has outrun the strength available, and the body is finding a cheaper way to move.

What a rep counter will actually accept as a push-up

A camera-based push-up counter accepts a rep when it sees a body in frame, wrists planted, and a movement that descends past a depth floor and comes back up, in that order, as one continuous shape. It does not accept a rep because the form was beautiful. Beauty is not measurable from a single lens; geometry is.

Why depth and descent-then-ascent structure are what a camera can verify

Workout Samurai does not track one landmark and hope. It fuses four signals into a single rep-progress number: how far the elbows have flexed, how far the shoulders have dropped, how far the head has dropped, and how the apparent scale of your body changes as you move towards and away from the lens. Those four disagree in different ways when you cheat, which is exactly why they are combined: head bobbing moves one of them and not the others.

Because everyone's proportions and camera angle differ, that progress signal is normalised to you during calibration, so depth is measured against your own range rather than an absolute pixel threshold. Then, at the top of each rep, the counter applies structural gates: did the rep clear the depth floor, were the wrists actually planted, was there a real descent followed by a real ascent, and was a body present the whole time. Fail a gate and the rep does not land. It is the same logic a human grader uses, a checkable floor applied at a fixed moment, and you can read more about how the on-device pipeline works.

Count generously, score strictly

The governing principle behind the counter is count generously, score strictly. On the phone the detector is deliberately biased towards recall: a scruffy but honest rep at the end of a hard set should be credited. The cost of dropping a real rep is far higher than the cost of letting a marginal one through: a broken set, a lost level, a person who stops trusting the app. The strictness lives on the server, which validates what gets submitted.

That split is the honest way to build a rep counter, and it has a consequence worth stating plainly: passing the counter is not the same as good form. The gates enforce the floor, not the ceiling. A rep with slightly flared elbows and slightly sagging hips can still clear depth and structure, and it will count. Use the standards on this page for the ceiling, and let the counter stop you from lying to yourself about the floor. How to check your own push-up form

The fastest way to check your push-up form is to film one set from the side, at roughly hip height, and watch it at quarter speed. You cannot feel a 5 cm depth error and you cannot see your own hips. One 20-second video answers both questions and settles most arguments you are having with yourself.

  1. Film from the side, camera at hip height, about two metres away, with your whole body in frame.
  2. Scrub to the deepest frame of each rep. Is the chest within a fist of the floor, and are the elbows at or past 90 degrees?
  3. Draw a line from your ear to your ankle in your head. Do the hips sit on it, above it, or below it?
  4. Check the elbows from above or from a front angle on a second set: arrow, not T.
  5. Recount the set, only counting reps that met the standard. That number, not the original one, is your real max.
  6. Retest every couple of weeks. Form drifts as sets get longer, so check a fresh max rather than an easy set.

Push-up form questions

How do I know if my push-up form is correct?

Film one set from the side at hip height. Correct push-up form shows the chest within a fist of the floor at the bottom, elbows bent to at least 90 degrees, and a straight line from ear to ankle that does not change shape during the rep. If the hips dip below that line or the chest stops high, the form is not yet correct.

How deep should you go in a push-up?

Go deep enough that the chest is within roughly 8 to 10 cm of the floor and the elbows bend to at least 90 degrees. That is the standard most fitness tests encode in some checkable way: chin to the mat, or chest touching the floor with a hand release. Anything shallower removes the hardest and most productive part of the push-up.

Should your chest touch the floor during a push-up?

Touching the chest to the floor is not required for a standard push-up, but it is required in some test standards such as the hand-release push-up used in Army testing. Touching guarantees depth, which is why graders like it. For training, coming to within a fist of the floor while keeping tension is enough and is usually kinder to the shoulders.

Why do my hips sag when I do push-ups?

Hips sag in push-ups when the abs and glutes stop holding the line, usually because the set has outlasted your bracing endurance rather than your chest strength. Squeeze the glutes and pull the ribs down before the first rep. If the sag still appears by rep six, the push-up is currently too hard. Move to an incline and build the line before the volume.

Are push-ups with flared elbows bad?

How fast should you do push-ups?

For training, about two seconds down, a brief pause, and one second up. That tempo removes the bounce out of the bottom, which is where partial reps hide. Faster cadences have a place when rehearsing for a timed test, but the strength is built at controlled speed. If you cannot control the descent, the set is already over.

Do half push-ups count?

Half push-ups do not count against any standard test protocol, and they will not count in a properly built rep counter either, because depth is one of the few things a camera can verify reliably. Half reps are not useless as a training tool if used deliberately, but they should never be added into the same number as full push-ups.

Why do my wrists hurt when I do push-ups?

Wrist pain in push-ups usually comes from loading the heel of the palm with the wrist bent hard back, often made worse by hands placed too far forward. Spread the fingers and grip the floor, bring the hands back to chest level, and try push-up handles or a fist position. Persistent wrist pain is worth showing to a clinician rather than training through.

Should I look up or down during a push-up?

Look at a spot on the floor roughly 30 cm ahead of your hands. That keeps the neck in line with the spine. Looking straight ahead extends the neck and encourages head bobbing, where the chin reaches for the floor while the chest stays high. That fault inflates rep counts without adding any training effect.

Does an app really know if my push-up form is good?

An app can verify some things and not others. A camera can check depth against your calibrated range, that your wrists stayed planted, and that a real descent was followed by a real ascent. It cannot judge effort, intent, or the finer points of elbow track. Treat a rep counter as an honest floor for depth, not as a full form coach.

Is it better to do fewer push-ups with good form or more with bad form?

Fewer with good form, without much argument. Partial-depth push-ups skip the part of the range that produces most of the adaptation, so a set of thirty shallow reps can be less productive than a set of twelve full ones. Log only the reps that met the standard, and let the number grow from a base you can trust.

How long does it take to fix push-up form?

The positional cues, hand placement, elbow track and where to look, change within a session or two. The strength to hold a straight line for a whole set takes longer, typically a few weeks of training at a difficulty where the line never breaks. Regressing to an incline for two or three weeks is usually faster than grinding out sloppy floor reps.
